The FIT Methodology is the training system used by The FIT Facility in Florence, Alabama, to improve fitness and sports performance through functional, intelligent training.

For adults, that means improving strength, power, work capacity, movement quality, and the physical capability required for life.

For athletes, it means developing the strength, power, speed, and physical literacy required to move efficiently through time and space.

The application changes according to the person. The governing principles remain the same.

Why FIT Exists

Modern fitness has become exceptionally good at producing exercise.

There are more workouts, movements, challenges, certifications, apps, and training trends than ever before. Yet many adults become conditioned to a narrow set of exercises without becoming broadly capable. Many athletes become stronger inside familiar gym patterns while remaining inefficient when they must accelerate, decelerate, redirect force, or solve a new movement problem.

The issue is not effort. The issue is what that effort is developing.

FIT exists to develop athleticism.

We want adults to look, move, and feel athletic—again, or perhaps for the first time.

We want athletes to become fluent movers: capable of learning quickly, adapting to unfamiliar tasks, and expressing strength and power in multiple directions. Masters of multiplanar movement.

Our central belief is simple:

Training should make people more capable.

What Is Athleticism?

Athleticism is often treated as something a person either inherited or missed. FIT treats it as a collection of trainable qualities.

Athleticism is the ability to perceive, learn, and solve physical problems efficiently—and to express the necessary strength, power, coordination, and work capacity across time, space, and multiple planes of movement.

An athletic person tends to:

  • Understand new physical tasks quickly

  • Require fewer demonstrations and corrections

  • Produce, absorb, and redirect force efficiently

  • Move smoothly between the sagittal, frontal, and transverse planes

  • Coordinate the upper and lower body independently

  • Make complicated movements appear relatively effortless

  • Adapt existing movement skills to unfamiliar situations

This is physical literacy.

Physical literacy is the language. Athleticism is fluency.

Strength and conditioning provide the physical capacity to express that fluency. Coaching develops the understanding, coordination, and autonomy required to access it.

The FIT Physical Development Model

FIT organizes physical development into four connected levels.

1. Work Capacity (base)

Work capacity is the ability to perform productive work, recover between efforts, and maintain movement quality throughout training.

It creates the physiological foundation that allows someone to tolerate enough training to become stronger and more powerful. It also influences whether those qualities remain available once time and recovery become limited.

2. Multiplanar Strength (force)

Strength is the ability to produce, absorb, and control force.

At FIT, strength is not limited to familiar bilateral exercises performed in the sagittal plane. The body must also control frontal- and transverse-plane forces, transfer force between the upper and lower body, and remain organized when stance, load, or direction changes.

3. Power

Power is fast force: the ability to express force rapidly.

FIT develops power through appropriately selected jumps, medicine-ball throws, kettlebell and sandbag exercises, and other movements that allow the person to express speed with quality.

Power training also includes force absorption. Producing force is only half the equation. The ability to accept, control, and redirect force is fundamental to both performance and long-term physical capability.

4. Repeatable Power

Repeatable power is the ability to reproduce high-quality output within the time, movement, and recovery constraints of life or sport.

An athlete may be strong and powerful yet unable to repeat those efforts during competition. An adult may perform well while completely rested but lose movement quality as the demands of a session accumulate.

Conditioning should improve the ability to produce, recover, and reproduce—not merely the ability to tolerate exhaustion.

Work capacity supports strength. Strength raises the potential for power. Power becomes useful when it can be expressed when the situation demands it.

Physical literacy runs through every level. The model describes the capacities being developed; physical literacy determines how effectively a person can access and express them.

One Human Movement System, Applied Differently

Adults and athletes do not perform identical programs. They are trained according to the same understanding of human movement.

Athletes

Athletes receive dedicated speed and agility development:

  • Monday: Linear speed and agility

  • Wednesday: Lateral speed and agility

  • Friday: Multidirectional speed and agility

These sessions develop acceleration, maximum velocity, deceleration, lateral movement, crossover mechanics, hip turns, redirection, spatial awareness, and reactive problem-solving.

Adults

Adults do not perform the complete athlete speed-and-agility curriculum. They are exposed to the same underlying athletic concepts through appropriately selected strength, power, and conditioning exercises.

Both adults and athletes:

  • Jump and land

  • Throw medicine balls

  • Produce and absorb force

  • Train through multiple planes

  • Develop unilateral and bilateral strength

  • Improve work capacity

  • Learn to control the trunk while force moves through the body

The complexity, speed, loading, volume, and exercise selection change according to readiness.

The human body does not stop being multiplanar when organized sports end.

The Weekly FIT Architecture

FIT uses a predictable weekly structure so every session contributes to a larger plan.

The ideal adult week prioritizes the three strength-and-power sessions. Conditioning is then layered onto that foundation according to schedule and recovery.

  • Two days: Two strength-and-power sessions

  • Three days: The complete Monday-Wednesday-Friday strength-and-power structure

  • Four days: Three strength days plus one conditioning day

  • Five days: Three strength days plus both conditioning days

Two sessions cannot provide the complete weekly exposure, but two well-coached sessions remain meaningfully better than none.

The FIT Movement Matrix

The daily plane of movement is only one programming variable. At FIT we select exercises at the intersection of several demands:

  1. Plane: Sagittal, frontal, or transverse

  2. Orientation: Horizontal or vertical pushing and pulling

  3. Loading strategy: Bilateral or unilateral

  4. Movement demand: Moving through a plane or resisting unwanted motion

  5. Training quality: Strength, power, force absorption, or conditioning

  6. Individual readiness: Progression, regression, or lateralization

Horizontal and vertical pushing and pulling alternate through an H-V-H and V-H-V weekly structure. This maintains balance while allowing both bilateral and unilateral variations to be trained.

FIT programming also distinguishes between creating motion and resisting motion.

A movement may emphasize a plane through:

  • The direction the body travels

  • The direction of resistance

  • The stance being used

  • The width of the base of support

  • The stability demand

  • The transfer of force between the hips, trunk, and upper extremities

For example, a feet-together military press does not create frontal-plane movement. The narrow base increases the demand to resist lateral motion and maintain the pillar while pressing overhead.

The framework guides exercise selection without forcing every exercise into an artificial variation. A training day has a clear emphasis, but not every exercise must satisfy every possible category.

Structure guides the program. Biomechanics and the intended adaptation govern the final decision.

What “Functional” Means at FIT

Functional training has become an almost meaningless category. At FIT, the word is used literally:

What is the function of the exercise, and why are we doing it?

An exercise is functional when it serves an identifiable purpose for the person performing it.

The coach should be able to explain:

  • The adaptation being pursued

  • Why the exercise is appropriate for that individual

  • Where it belongs within the larger program

  • How the resulting capacity can be practically expressed

Function also refers to how the body organizes movement. Locomotion, throwing, changing direction, carrying, and transferring force require integrated relationships between the hips, trunk, and opposing upper and lower extremities.

FIT accounts for:

  • Muscular sling relationships

  • Contralateral force transfer

  • Upper- and lower-body dissociation

  • Multiplanar movement

  • The production, absorption, and redirection of force

An exercise does not have to imitate a sport or daily task to be functional. A squat, bench press, row, or isolated exercise can be functional when its adaptation supports the larger system.

At FIT, functional training means selecting exercises for a clear practical purpose and organizing training around how the human body produces, transfers, absorbs, and redirects force.

Intelligent Exercise Selection

At FIT we are not attached to exercises. We are attached to outcomes.

Exercises are tools. Adaptations are the objective.

A power clean may be an excellent power-development exercise for someone with the mobility, coordination, and training background required to perform it well. For another person (most people), the technical learning cost may prevent them from ever expressing meaningful power through the movement.

The exercise should never become more important than the quality it was selected to develop.

Every exercise is filtered through:

  • Intended adaptation

  • Movement plane and orientation

  • Individual posture and position

  • Technical complexity

  • Training age and physical literacy

  • Loadability and progression

  • Transfer to life or sport

  • Contextual orthopedic cost

  • Conditions under which the movement will be performed

  • Equipment and group logistics

Orthopedic cost is contextual. A box jump can be an appropriate power exercise while someone is fresh and receiving coaching. It becomes a poor conditioning exercise when fatigue and urgency degrade takeoff and landing quality.

High-speed, high-impact, and technically demanding movements belong where quality can be protected. Conditioning exercises are selected because they remain effective as fatigue increases.

Progression, Regression, and Lateralization

Every client enters the same coaching system. Not every client receives the identical expression of the program.

Progression

Progression is earned through:

  1. Establishing posture and position

  2. Performing the movement without pain

  3. Maintaining quality throughout the set

  4. Repeating that quality consistently

  5. Demonstrating decreasing reliance upon the coach

  6. Increasing the appropriate demand through load, speed, range, or complexity

Regression

A regression reduces a demand that the person is not yet prepared to manage.

The coach may:

  • Widen the base of support

  • Select a more stable stance

  • Reduce the range of motion

  • Reduce load or speed

  • Move from unilateral to bilateral loading

  • Select a less complex plane or exercise

Lateralization

Lateralization preserves the intended adaptation by choosing a different route.

If a bilateral barbell push press creates shoulder discomfort, the coach may use bilateral dumbbells. If pressing two dumbbells remains uncomfortable, a unilateral dumbbell variation may allow the client to train the pressing pattern without abandoning the session’s purpose.

This is not random modification. It is coaching.

The objective remains stable while the path adapts to the person.

What Intensity Means at FIT

Intensity is prescribed according to the adaptation. It is not a synonym for exhaustion.

Strength Intensity

On Monday, Wednesday, and Friday, primary strength work is generally performed near technical failure.

If five repetitions are prescribed, the selected load should typically allow approximately one additional quality repetition. The set ends when posture, position, range, or intent can no longer be maintained.

FIT also uses strategic pauses to:

  • Reinforce position

  • Increase mechanical tension

  • Remove momentum or assistance from the stretch reflex

  • Develop force from a dead stop

  • Preserve muscular-development work within the primary strength program

A paused squat, for example, may include a controlled two-second hold at the bottom followed by maximal intent when standing.

Tuesday: Repeatable High Output

Tuesday begins with shorter work-to-rest intervals designed around powerful, fast, or appropriately heavy movement.

Clients remain at one station for repeated rounds before rotating. Division-based loading gives each person an appropriate load category while allowing the coach to adjust for the specific exercise.

Across the program, work intervals lengthen. The adaptation gradually shifts from repeatable power toward greater glycolytic and aerobic contribution.

The goal is not simply to survive the interval. The client should preserve useful output and acceptable movement quality.

Thursday: General Capacity

Thursday uses longer work periods and movements suited to sustained output:

  • Carries

  • AirBike and SkiErg intervals

  • Lower-complexity loaded movements

  • Controlled movement sequences

The intensity is lower than Tuesday’s peak output, but the work continues longer.

Strength approaches technical failure. Power prioritizes maximal intent. Repeatable-power training challenges output under incomplete recovery. Capacity training develops sustainable work across longer durations.

Planned Variation Across 12 Weeks

FIT uses predictable 12-week programs rather than novelty for its own sake.

The primary movement menu may remain consistent for the full program or receive limited changes after Week 6. Exercises stay long enough for clients to develop competency, increase load, and demonstrate measurable progress.

The strength program uses an alternating linear periodization model:

This alternating structure exposes clients to multiple ends of the strength spectrum without allowing the entire program to become dominated by one quality.

The H-V-H and V-H-V structure continues throughout the 12 weeks to maintain balance between horizontal and vertical pushing and pulling.

Conditioning intervals progress more frequently, generally changing every two weeks. Conditioning exercises have greater flexibility, but they remain subject to the same filters governing adaptation, orthopedic cost, adjacent training days, equipment, and logistics.

Testing opportunities at the midpoint and end of the program create a feedback loop between training and results.

Predictability allows learning and measurement. Planned variation expands capacity without sacrificing mastery.

Coaching, Not Merely Instruction

Instruction explains what exercise to perform. Coaching observes the person performing it and determines what should happen next.

A FIT coach:

  • Demonstrates exercises and explains their purpose

  • Continuously moves through the training floor

  • Watches repetitions rather than simply managing the clock

  • Identifies the most important technical correction

  • Adjusts load when quality changes

  • Selects progressions, regressions, and lateralizations in real time

  • Individualizes the training without removing the person from the group

  • Teaches clients to understand their own movement

Constant observation should create selective intervention—not constant noise.

The client should gradually become less dependent upon external correction. Improved autonomy is evidence of improved physical literacy.

The final product of good coaching is an increasingly autonomous person: someone who can understand a task, organize the body, recognize errors, and make appropriate corrections.

How FIT Measures Progress

FIT uses objective performance data, traditional training records, coaching observation, and client experience.

Athlete testing may include:

  • Laser-timed sprinting

  • Flying-10 performance

  • 5-10-5 change-of-direction testing (Pro Agility)

  • Vertical jump

  • Reactive Strength Index (RSI)

  • Bench-press bar velocity

  • Strength progression

Adult progress includes:

  • Traditional strength measures

  • Work-capacity benchmarks

  • Power and movement velocity

  • Movement quality

  • Ability to learn unfamiliar tasks

  • Decreasing reliance upon coaching

  • Looking, moving, and feeling more athletic

FIT is developing a broader adult athletic profile organized around work capacity, strength, power, speed, redirection, and repeatable power.

The governing measurement principle is:

The test samples the system. It does not define the system — Goodhart’s Law

Testing should provide feedback, guide decisions, and verify adaptation. It should never distort the program until improving a score becomes more important than developing broad capability.

Sports Performance Without Sport Imitation

The weight room should not imitate sport. Sports Specific work is literally practice.

Exercises that resemble a sporting action can create the appearance of specificity without reproducing the speed, forces, timing, perception, or competitive environment of the actual game.

FIT develops the universal qualities beneath sports performance.

On the field

  • Acceleration

  • Maximum velocity

  • Deceleration

  • Lateral and crossover movement

  • Hip turns

  • Change of direction

  • Reactive agility

  • Spatial awareness

  • Physical problem-solving

In the weight room

  • Multiplanar strength

  • Force production and absorption

  • Power

  • Trunk control and force transfer

  • Work capacity

  • Repeatable power

Sport practice (sports specific) develops the technical and tactical skills of competition.

FIT develops the universal movement and physical qualities underlying sports performance—on the field and in the weight room—while sport practice develops the specialized skills of the game.

Conditioning becomes sport-specific through temporal and energetic demands:

  • Effort duration

  • Recovery between efforts

  • Number of repeated efforts

  • Required power or speed

  • Acceptable decline in output

  • Practice and competition schedule

A football player may use a 1:5 work-to-rest relationship to improve the ability to produce, recover, and reproduce power. The exercise does not have to resemble a football play. The transfer comes from improving the physical quality within relevant time constraints.

Orthopedic Cost and Weekly Interference

Conditioning is never selected in isolation.

FIT considers:

  1. The intended energy-system adaptation

  2. The orthopedic cost of the available modalities

  3. Residual fatigue from the previous session

  4. The demands of the following session

  5. Sport-practice and competition exposure

  6. Equipment and class logistics

An athlete already receiving substantial running, jumping, and contact exposure may not need additional impact to improve conditioning. An AirBike, SkiErg, carry, sled, or other low-impact modality can challenge the energy system without adding redundant tissue stress.

Every session exists inside a training week.

The best conditioning method is the one that creates the intended adaptation without unnecessarily compromising the athlete, the adult, or the training that follows.

Recovery and Personal Responsibility

FIT programming controls the training stimulus:

  • Program structure

  • Exercise selection

  • Weekly distribution of stress

  • Appropriate loading

  • Real-time coaching adjustments

The client remains responsible for:

  • Nutrition

  • Protein intake

  • Hydration

  • Sleep

  • Stress management

  • Attendance

  • Decisions outside the facility

FIT encourages clients to consume approximately one gram of protein per pound of lean body mass, adequately fuel demanding training, arrive hydrated, and create sufficient opportunity for sleep.

Most adults train three or four days per week. Work, family, travel, and life naturally create fluctuations in training volume. Coaches adjust the immediate training dose when readiness changes rather than pretending every client arrives under identical conditions.

FIT provides the training stimulus. Adaptation depends upon recovery.

Universal Principles. Individual Application.

The FIT principles can serve:

  • Developing youth athletes

  • Middle- and high-school athletes

  • College athletes

  • Active adults

  • Adults returning after years away

  • Healthy older adults

Exercise variability expands and contracts according to capability.

Beginners and young athletes often benefit from a narrower movement menu because they need repetition and foundational competency. Capable adults and trained athletes possess more available options. Older or physically limited clients may return to a narrower menu when mobility, stability, coordination, pain, or tissue tolerance constrain selection.

Chronological age does not make the final decision. Demonstrated capability does.

Complexity is earned through competency—not assigned by age.

Someone with significant health concerns, extensive limitations, or a preference against group training may be better served through Personal Training.

Broad Capability, Not Competitive Specialization

FIT improves strength, power, work capacity, movement quality, muscle, and body composition. It is not designed to maximize performance in every specialized physical pursuit.

A competitive bodybuilder requires programming organized around physique development.

A competitive powerlifter requires programming organized around the squat, bench press, and deadlift.

A CrossFit competitor must practice the specific lifts, gymnastics, and competition skills required by CrossFit.

FIT is designed for adults and athletes seeking broad physical capability.

Specialized competition requires specialized practice. FIT develops the athletic foundation from which capable people and successful athletes are built.

What Results Should You Expect?

Adults

With consistent training, adults should expect to become:

  • Stronger

  • Better conditioned

  • More powerful

  • More coordinated

  • More confident in physical environments

  • More capable of learning unfamiliar movements

Within five months, the intended result is an adult who looks, moves, and feels athletic—again, or perhaps for the first time.

Athletes

FIT trains and measures qualities that influence:

  • Upright sprint speed

  • Acceleration and deceleration

  • Change-of-direction performance

  • Upper-body bar velocity

  • Vertical power

  • Reactive Strength Index

  • Force absorption and redirection

  • Repeatable power

  • Movement autonomy

No responsible program can guarantee the same numerical improvement for every person. Attendance, training history, nutrition, recovery, genetics, and sport exposure all influence the result.

FIT can promise a coherent process, expert coaching, measurable targets, and programming designed to develop those qualities.
